If you’ve ever wondered why your strength gains stalled despite working harder than ever, the answer might not be your effort—it could be your cardio.
For decades, fitness culture promoted the idea that more exercise is always better. Lift weights. Run more. Take extra classes. Add another workout. But exercise science tells a different story. Strength training and cardiovascular training create very different adaptations in the body, and when combined incorrectly, they can compete for resources and slow progress.
This phenomenon is known as the interference effect, and understanding it can help you train smarter, recover better, and achieve results faster.

Your Body Adapts Specifically to the Stress You Give It
One of the most important principles in exercise science is the concept of specificity.
Your body adapts to the demands placed upon it. If you strength train consistently, your body becomes better at producing force. If you perform endurance training consistently, your body becomes better at sustaining activity over long periods.
While both forms of exercise are beneficial, they trigger different physiological pathways.
Strength training primarily signals your body to:
- Build muscle tissue
- Increase force production
- Improve nervous system efficiency
- Strengthen bones and connective tissues
Cardio training primarily signals your body to:
- Improve oxygen delivery
- Increase mitochondrial density
- Enhance cardiovascular efficiency
- Improve fatigue resistance
The problem is that these adaptations don’t work together. In fact, performing cardio immediately following strength work shuts down the strength building pathway.
The Interference Effect Is Real
The shutdown of the strength pathway by cardio is what is known as the interference effect. Why does the body limit the number of adaptations you can create at a single time? Because it has limited energy.
Strength training creates a signal that says:
“Build stronger tissue.”
Endurance training creates a signal that says:
“Become more energy efficient.”
Those goals aren’t necessarily opposite, but they aren’t identical either.
At the cellular level, different signaling pathways are activated. This is especially true when:
- Cardio volume is very high
- Cardio intensity is very high
- Recovery is inadequate
- Calories and protein are insufficient
- Strength and cardio sessions are performed back-to-back
The result can be slower strength gains, reduced muscle growth, and increased fatigue.
Why Many People Feel Like They’re Working Harder But Seeing Less Progress
A common mistake is trying to maximize everything at once.
Someone wants to:
- Lose body fat
- Build muscle
- Improve endurance
- Increase strength
- Train six or seven days per week
While all of those goals are possible, trying to pursue them equally often creates conflicting demands.
This is why many people feel exhausted yet aren’t getting stronger. We call this “chasing fatigue.” Effort is rarely the issue; it’s competing adaptations.
Think of your body’s recovery capacity like a budget. Every workout spends some of that budget. If you continually overspend without allowing recovery, progress slows.
Does This Mean You Should Avoid Cardio?
Absolutely not. Cardio remains one of the most valuable tools for long-term health. Regular cardiovascular training can improve:
- Heart health
- Blood pressure
- Insulin sensitivity
- Recovery capacity
- Overall longevity
The goal isn’t to eliminate cardio. The goal is to dose it appropriately based on your primary objective, and to TIME it appropriately around the rest of your training.
If your goal is maximizing strength and muscle growth, try to separate your strength and cardio sessions by at least 3 hours. For best results, perform them on separate days.
If your goal is endurance performance, some reduction in maximal strength development may be expected. The goal is to lift enough to maintain strength, while building endurance.
The key is understanding which adaptation matters most right now, and manipulating interference accordingly.
How to Balance Strength and Cardio Effectively
Most adults don’t need to choose one or the other. Instead, they need a plan that prioritizes the right adaptation.
Here are some practical guidelines:
Prioritize Strength If Strength Is the Goal
Perform strength training first when energy and focus are highest. Separate strength and cardio sessions by at least 3 hours. Preferably by 24. Limit cardio duration to 30ish minutes. Less if you’re a beginner. Focus on low impact cardio like cycling, rowing, or swimming, to minimize joint discomfort.
Your most important training adaptation should receive your best effort. That way, even if you experience some interference, you still get the most out of that session.
Focus on Strength Maintenance if Cardio is the Goal
To build cardio, you’re going to need days of low, moderate, and high intensity training. Keep these days separate from strength training. And try to space them so that your most neurologically fatiguing strength session (e.g. deadlifts) are far away from intensity cardio.
When you lift, limit volume. Focus on high quality reps, and avoid maxing out. Use the RPE scale, and keep your effort between a 7-9.
This reduces the overlap between competing training signals and allows for better performance in each session. Again, to minimize interference.
Maximize Recovery
Recovery is impossible without sleep and adequate nutrition. The less you recover, the more likely you are to experience interference.
Most active adults benefit from prioritizing protein intake and consuming enough total calories to support their training demands. Add in a good amount of fiber and you’re golden.
Be intentional with your recovery, and make sure you sleep. Recovery doesn’t mean doing nothing, it still requires intention.
The Bottom Line
Strength training and cardio are both valuable. However, they aren’t interchangeable, and they don’t always complement one another as perfectly as fitness culture suggests.
When training goals become more ambitious, the body must decide which adaptations to prioritize. Understanding the interference effect allows you to structure your training intelligently instead of simply adding more work.
